Why it helps
Simple, frequent movement is one of the easiest ways to ease the stiffness that builds up when sitting still. Shoulder rolls move the shoulder blades and gently stretch the neck and upper back muscles.
They are ideal as a 30-second break during desk work.
Step-by-Step Instructions
- Sit or stand tall with arms relaxed.
- Slowly lift both shoulders up toward your ears.
- Roll them back, squeezing the shoulder blades together.
- Lower them down and relax.
- Repeat in a smooth circle, then reverse direction.
Key Form Cues
- Slow circles: Make each roll take about 4 seconds.
- Breathe out as you drop: Let tension go.
- Big but comfortable: Use the full range you can manage.
How much to do
2 sets of 10 rolls in each direction, several times a day, for example once an hour at a desk.
Progression & Regression
Regression (Make It Easier)
- Do shrugs only (up and down)
- Make smaller circles
Progression (Make It Harder)
- Hold light weights for shrugs (strength)
- Add upper trapezius and levator stretches
- Add band pull-aparts
Who it suits, and who should check first
Good fit for: desk workers, neck and shoulder tension and stress.
Check with your clinician first if: you have recent shoulder or neck injury, or pain on shoulder movement.
Precautions
Low risk.
- Keep the movement smooth.
- Grinding without pain is common and usually harmless.
- Stop and consult your provider if: you feel sharp pain or tingling in the arms.
Frequently asked questions
How often should I do shoulder rolls?
Little and often, such as once an hour during desk work.
Backward or forward rolls?
Both; backward rolls also help open the chest.
Do shrugs build strength?
With weights, yes. Without weights they are mainly for mobility and relaxation.
